You have probably been told, more than once, to just go to bed earlier. Maybe you’ve tried it, only to lie there wide awake well past midnight. The advice assumes the problem is willpower. It rarely feels that way. So at some point you came to the conclusion that you must simply be a night owl.

The more useful question is not whether you are one, but why. Is this something written into your biology, or a habit you’ve built without noticing, one late night at a time? The honest answer is that it’s likely both. The two feel inseparable, but they are not.

Your body has a preferred time, and it is partly inherited

Underneath your daily schedule, your body runs an internal clock. It determines when you naturally get sleepy, when you naturally wake, and when your focus rises and fades across the day. Left entirely to itself, with no alarm and no obligations, that clock has a preferred timing. For some people it runs early. For others it runs late. This preference is what researchers call chronotype.

A meaningful part of that preference is inherited. When researchers study twins, identical twins match each other far more closely in whether they run early or late than fraternal twins do. Across many large studies, that points to genetics explaining roughly 40 to 50 percent of why some people run early and others run late. Researchers have also identified specific genes, including variants of PER3 and CLOCK, that influence the timing of the circadian clock. In other words, some people really are born with clocks that naturally run later than others.

Forty to fifty percent is useful partly because of what it leaves out. If roughly half of your chronotype is genetic, then roughly half is not. Being a night owl is not, for most people, a fixed sentence written entirely in your DNA. It is a strong tendency that the rest of your life then shapes.

The rest is built from light and habit

The half that is not inherited comes mostly from what your clock is exposed to, and the strongest signal it responds to is light.

Your internal clock is continually responding to the world around you. Every morning and every evening, the light reaching your eyes tells that clock what time of day it is, and it adjusts. This is how your body stays roughly in step with the day rather than drifting on its own schedule. Morning light shifts the clock earlier, so you wake and tire sooner. Evening light shifts it later, so you stay up longer. Light is the strongest signal the clock receives, and it is what ties biology and habit together.

Consider what an ordinary evening involves. Bright indoor light, a glowing screen a foot from your face, the day’s stimulation continuing well past sunset. To your circadian clock, all of that reads as a signal to stay up. So a clock that already runs late gets pushed later still. The result is someone who truly cannot fall asleep at eleven, and who is not imagining it. The biology is real. But part of what created it is a habit of light exposure, repeated night after night until it feels less like something you do and more like something you are.

Age changes the balance, too. The pull of your genes is not fixed across your life. It tends to be strongest in your younger and older years, and weaker in the middle of life, when work and family impose so much structure on your days that your schedule largely overrides your natural preference. The same person can seem less like a night owl when their days are tightly scheduled, and more like one again when the demands ease. Your genes give you the tendency. Whether it takes over your life depends on your schedule.

How much can change

If part of being a night owl is habit and light, then part of it can change. The question worth answering honestly is how much, because this is where a lot of advice overpromises.

Your clock can be moved earlier, and the levers are morning light and a consistent sleep schedule. But the effect is modest. In studies of young adults who slept late, keeping to a steady, earlier bedtime and wake time for about a week brought their internal clock forward by roughly one to one and a half hours. That is a real change, enough to matter, but it is an hour or so, not the gap between a night owl and an early riser.

Two things about that are worth noting. First, in one study the schedule alone produced the shift, whether or not people also used morning light, which shows how much depends on your daily routine. Second, the clock resists moving earlier. Night types drift later on their own, but pulling the clock forward is harder to do, and harder to keep, than letting it slide back. Any progress also takes upkeep. When the steady schedule and morning light lapse, the clock returns to where it prefers to sit.

So the honest picture is neither “you can fix this” nor “you are stuck.” Your clock has a set point you did not choose, and around it sits a range, perhaps an hour or two, that your habits and light exposure move you within. How far you can move, and how easily, differs from person to person, and the science does not offer everyone a precise number.

What this means for you

The useful thing to take from all of this is not a rule. It is a way of seeing your own late nights more accurately.

Part of your timing is a biological set point. That part is worth working with rather than fighting. If your clock genuinely runs late, planning your most demanding tasks for when you are sharp will serve you better than forcing yourself onto an early riser’s schedule. The rest of your timing is built from light and habit. That part can move, within a range, if you want it to. Getting light early in the day and dimming it in the evening keeps your clock from receiving the signal to run late.

Knowing which part is which is what lets you stop guessing. Your late nights are not a matter of willpower, but they are also not going to transform on their own. What you can do is understand the clock you have, and decide how much of it to work with and how much to gently move.
